When people hear the word macros, they often think about calorie-tracking apps, weight loss plans, or carefully measured containers of food.
But macronutrients are about much more than hitting numbers.
Protein, carbohydrates, and fats are the three primary nutrients our bodies need in relatively large amounts. Together, they provide energy, help maintain muscle and other tissues, support hormones and cell health, and allow us to move, train, recover, and function well.
As a nutrition coach and endurance athlete, I have seen how easy it is for people to become overly focused on one macronutrient while overlooking the bigger picture. Protein is often treated as the most important nutrient for fitness. Carbohydrates are sometimes unnecessarily feared. Fat may be either avoided completely or promoted as the answer to everything.
In reality, each macronutrient has a different job, and our bodies work best when all three are present in appropriate amounts.
Let’s break down what each one does, where to find it, and how your needs may change when you exercise or participate in endurance activities.
What Are Macronutrients?
The word macronutrient refers to a nutrient the body needs in larger quantities.
The three macronutrients are:

Carbohydrates
-
Fat
Protein and carbohydrates each provide approximately four calories per gram, while fat provides approximately nine calories per gram.
Calories are simply units of energy. They are not inherently good or bad. Our bodies require energy to breathe, circulate blood, regulate temperature, digest food, repair tissues, produce hormones, think clearly, move, and exercise.
Although all three macronutrients can contribute energy, they are not interchangeable. Each has specific responsibilities within the body.
Protein: Repair, Strength, and Resilience
Protein is frequently associated with building muscle, but its role extends far beyond the gym.
Protein is made from amino acids, which the body uses to build and maintain muscles, connective tissue, skin, enzymes, hormones, antibodies, and many other important structures.
What does protein do?
Adequate protein helps support:

Muscle maintenance and repair

Recovery from exercise

Healthy aging and preservation of lean tissue

Immune function

Enzyme and hormone production

Skin, hair, and connective tissue

Satiety and meal satisfaction
Every time we exercise, particularly during strength training, running, hiking, or other demanding activities, we place stress on our muscles. Protein provides the building materials needed to repair that tissue and adapt to training.
Protein is not only important for bodybuilders. Runners, cyclists, hikers, pickleball players, and other endurance athletes also experience muscle breakdown and need sufficient protein to recover.
Sports-nutrition guidelines generally place active adults above the basic protein recommendation for sedentary people. Depending on training volume, goals, age, calorie intake, and recovery demands, many athletes fall within a broad range of approximately 1.2 to 2.0 grams of protein per kilogram of body weight per day. Total daily intake matters most, although distributing protein across meals can also support muscle protein synthesis and recovery.
This does not mean everyone needs to chase the highest possible protein number. More is not automatically better. The goal is to consume enough to support your body without allowing protein to displace carbohydrates, healthy fats, fruits, vegetables, and other nutrient-rich foods.
Good sources of protein
Protein can come from both animal and plant foods, including:

Plant proteins are absolutely valuable, although people eating a fully plant-based diet may benefit from including a variety of sources throughout the day.
Think beyond dinner
One of the most common patterns I see is a low-protein breakfast, a light lunch, and a very large serving of protein at dinner.
A more balanced approach is to include a meaningful protein source at breakfast, lunch, dinner, and possibly one snack.
For example:

You do not need to eat perfectly every three hours. The practical goal is simply to give your body regular opportunities to access amino acids throughout the day.
Carbohydrates: Energy for Your Brain, Muscles, and Training
Carbohydrates are often the most misunderstood macronutrient.
They are sometimes presented as foods we must earn, restrict, or eliminate. Yet carbohydrates are one of the body’s most accessible energy sources and are especially valuable during moderate- to high-intensity exercise.
After digestion, many carbohydrates are broken down into glucose. Glucose may be used immediately for energy or stored as glycogen in the muscles and liver.
Muscle glycogen helps fuel movement. Liver glycogen helps maintain blood glucose, including between meals and during prolonged activity.
What do carbohydrates do?
Carbohydrates help support:

When carbohydrate intake does not match training demands, an athlete may experience heavy legs, declining pace or power, poor recovery, irritability, intense cravings, disrupted sleep, or an inability to complete harder sessions as planned.
Adequate carbohydrate availability is particularly important when performance, training quality, or rapid recovery between sessions is the priority. Sports-nutrition position statements emphasize matching carbohydrate intake to the athlete’s workload rather than applying one fixed amount to every person or every day.
Not all carbohydrate foods serve the same purpose
Carbohydrates include far more than sugar.
Nutrient-rich carbohydrate sources include:

Fruit

Vegetables

Potatoes and sweet potatoes

Oats

Rice

Quinoa and other grains

Whole-grain bread and pasta

Beans and lentils

Milk and yogurt
These foods can provide fiber, vitamins, minerals, antioxidants, and other beneficial compounds.
There is also a place for lower-fiber, quick-digesting carbohydrates.
Sports drinks, gels, chews, white bread, pretzels, bananas, dried fruit, rice cakes, and similar foods may be useful before or during prolonged exercise because they can provide accessible energy without requiring as much digestion.
Context matters.
A gel may not be the most satisfying choice for an afternoon snack at your desk, but it can be extremely useful during the third hour of a long run or ride.

Carbohydrates and Endurance Fueling
During shorter or easy sessions, you may not need to consume fuel while exercising, particularly if you began the session well-fed.
As the duration and intensity increase, however, carbohydrates become increasingly useful.
For exercise lasting approximately one to two and a half hours, a common starting recommendation is around 30 to 60 grams of carbohydrate per hour. During longer endurance events, some athletes may benefit from higher intakes approaching 90 grams per hour, usually from a combination of carbohydrate types that use different intestinal transport pathways. These amounts should be practiced gradually in training rather than attempted for the first time on race day.
An athlete might obtain approximately 30 to 60 grams per hour through combinations such as:

A gel and some sports drink

A banana and a few chews
-
An energy bar divided across the hour

Dates, pretzels, or rice-based snacks

A carbohydrate drink mix

A combination of real food and sports products
The best option is not necessarily the most natural-looking or expensive product. The best option is the one that provides sufficient energy, sits comfortably in your stomach, is easy to carry, and works in the conditions of your event.
Your digestive system can be trained
Athletes frequently spend months training their legs while giving very little attention to training their fueling strategy.
Your gastrointestinal system can adapt to consuming carbohydrates during exercise. Begin with an amount that feels manageable, practice it consistently, and increase gradually when needed.
Long sessions are opportunities to test:

Which textures work best

Whether you prefer liquids or solids

How heat affects your appetite

Which products are easy to open while moving

How fueling interacts with hydration
Fueling is part of training, not something separate from it.
Dietary Fat: Hormones, Cells, and Long-Lasting Energy
Fat is sometimes misunderstood in the opposite direction from carbohydrates. It may be feared because it contains more calories per gram, or it may be promoted as a fuel that should replace carbohydrates almost entirely.
Dietary fat is essential, but that does not mean every meal needs to be extremely high in fat.
What does fat do?
Fat helps support:

Absorption of vitamins A, D, E, and K

Essential fatty-acid intake

Energy and meal satisfaction

Flavor and enjoyment of food

Fat also provides fuel during rest and lower-intensity activity. As exercise intensity increases, the body generally becomes more dependent on carbohydrates because carbohydrates can provide energy at a faster rate.
This is one reason that becoming better at using fat during endurance exercise does not eliminate the need for carbohydrate. Even highly trained endurance athletes continue to benefit from carbohydrate availability, particularly during harder efforts and competition.
A 2024 International Society of Sports Nutrition position stand concluded that ketogenic diets tend to produce neutral or detrimental athletic-performance outcomes compared with diets that provide more carbohydrate, even though ketogenic diets markedly increase fat oxidation.
Healthy sources of dietary fat
A Mediterranean-style eating pattern provides many excellent fat sources, including:

Fatty fish such as sardines, salmon, and mackerel

These foods provide more than fat alone. Many also contain protein, vitamins, minerals, fiber, or beneficial plant compounds.
Fat around workouts
Fat is important in the overall diet, but a large amount immediately before intense training can slow digestion and leave some people feeling heavy or uncomfortable.
Similarly, high-fat foods are not typically the most efficient primary fuel during running or other higher-intensity endurance exercise.
This does not mean fat must be completely avoided around training. It simply means that the quantity and timing may need to be adjusted according to your digestive tolerance.
A bowl of oatmeal with banana, yogurt, and a small amount of nut butter may work well before a long session. A very rich, greasy meal shortly before a hard run is less likely to feel comfortable.
How the Three Macros Work Together
Macronutrients should not be placed in competition with one another.
A simple way to think about them is:
Carbohydrates help fuel the work.
Protein helps repair and adapt to the work.
Fat supports long-term health, energy intake, hormones, cells, and nutrient absorption.
Most balanced meals contain some combination of all three.
For example, a Mediterranean-inspired meal might include:

A balanced breakfast might include:

Everyday Meals and Exercise Fuel Serve Different Purposes
One of the most useful nutrition concepts is understanding that everyday nutrition and exercise fueling do not always look the same.
An everyday meal should generally help provide:

Vitamins and minerals

Healthy fats

Satisfaction and enjoyment
Fuel consumed during prolonged exercise has a more specific purpose: providing energy that is easy to digest while the body is moving.
That is why a large salad with chicken, beans, vegetables, and olive oil may be a nutritious lunch, but it would not necessarily be an ideal food to eat halfway through a marathon.
During exercise, simplicity is often helpful.
Before endurance training
A pre-training meal or snack will usually emphasize carbohydrates, include some protein when time allows, and remain moderate in fat and fiber if digestive comfort is a concern.
Examples include:

Rice with chicken or tofu

A bagel with a small amount of nut butter

The closer you are to your workout, the smaller and easier to digest the food may need to be.
During endurance training
During longer sessions, the priorities are generally:

Sodium and other electrolytes when appropriate

Digestive comfort
Protein and fat may have a place during very long or ultra-endurance events, especially when athletes are moving at a lower intensity for many hours. However, carbohydrates remain central because they can be converted into usable energy more quickly.
After training
After demanding endurance or strength sessions, combining carbohydrates with protein can support glycogen replenishment, muscle repair, and recovery.
Recovery options might include:

Greek yogurt, fruit, and granola

Eggs with toast and fruit

A smoothie with milk or soy milk, fruit, oats, and protein

Chicken, rice, and vegetables

There is no need to panic about consuming food within a tiny “anabolic window.” Total daily nutrition remains extremely important. However, eating within a reasonable period after a long or demanding workout can be helpful—especially when another session is coming soon.

Do You Need to Track Your Macros?
Macro tracking can be a useful tool, but it is not a requirement for good health.
Tracking may help someone:

Understand portion sizes

Identify low protein intake
-
Recognize inadequate fueling

Support a body-composition goal

Prepare for an endurance event

Learn how different foods contribute to overall intake
However, tracking can become unhelpful when it creates anxiety, perfectionism, guilt, or the belief that food quality and enjoyment do not matter as long as the numbers fit.
Macros tell us how much protein, carbohydrate, and fat a food contains. They do not tell us everything about that food.
Two meals may have similar macros while providing very different amounts of fiber, iron, calcium, vitamins, antioxidants, and other nutrients.
For many people, a practical approach is to begin by building balanced meals:

Include a source of protein.

Add carbohydrates according to your energy and training needs.

Include vegetables or fruit.

Add a source of healthy fat.

Adjust portions based on hunger, performance, recovery, and personal goals.
You can use numbers when they are helpful without allowing them to control your entire relationship with food.

There is no single macro ratio that is perfect for every person.

A rest day, an easy walk, a heavy strength session, and a four-hour bike ride do not create identical fueling demands.
This is why flexible nutrition is often more effective than forcing the same targets every day. Carbohydrate intake, in particular, can be adjusted around the duration and intensity of training.
The Bigger Picture: Eat Enough to Support the Life You Lead
Macro discussions often focus on ratios and percentages, but there is another important consideration: are you eating enough overall?
Even a carefully calculated macro plan can fall short if total energy intake is consistently too low.
Chronically underfueling can affect training quality, recovery, bone health, immune function, mood, sleep, reproductive and hormonal health, and the ability to maintain muscle. Athletes should not assume that fatigue, declining performance, or repeated injuries are simply signs that they need more discipline.
Sometimes the body needs more fuel, not more restriction.
Good nutrition should help you participate fully in your life. It should support your workouts, but it should also support your health, your relationships, your enjoyment of food, and your ability to remain active for years to come.
Final Thoughts
Protein, carbohydrates, and fats are not opposing diet philosophies. They are essential nutrients with complementary roles.
Protein helps us maintain, repair, and rebuild.
Carbohydrates provide accessible energy for our brains, muscles, training sessions, and endurance efforts.
Fat supports our cells, hormones, nervous system, nutrient absorption, and long-term health.
You do not need to fear any of them, and you do not need to create a perfect ratio at every meal.
Begin with balance. Pay attention to your energy, hunger, digestion, training quality, and recovery. Fuel longer activities intentionally, practice your endurance nutrition before race day, and remember that your needs may change as your activity changes.
Macros are not simply numbers to hit. They are the nutrients that help us move, recover, adapt, and continue doing the activities we love.
