Stronger for the Trail- The Best Strength Exercises for Mountain Hiking

Mountain hiking asks a lot more from your body than simply being able to walk for several hours.

Long climbs challenge your cardiovascular fitness and leg strength. Technical terrain requires balance and stability. Descents place considerable stress on the quads and knees. Add a backpack, trekking poles, rocks, roots, and changing elevation, and hiking becomes a true full-body activity.

As an endurance coach and someone who loves spending time in the mountains myself, I believe strength training is one of the most overlooked parts of preparing for hiking.

You don't need to train like a powerlifter or spend hours in the gym. A few well-chosen exercises performed consistently can help you climb more efficiently, descend with greater control, carry your pack more comfortably, and feel considerably stronger toward the end of a long day on the trail.

Why Strength Training Matters for Hikers

Hiking involves thousands of repeated steps, often performed on uneven surfaces and at different heights.

Your muscles aren't only responsible for moving you forward. They're constantly stabilizing your hips, knees, ankles and trunk.

Uphill hiking relies heavily on the glutes, quadriceps and calves to propel the body upward. Descending creates a different challenge. Your quadriceps must repeatedly contract while lengthening to control your body as gravity pulls you downhill. This is known as eccentric muscle contraction.

That controlled braking ability is one reason strength training can be so valuable for hikers.

Your upper body matters too. Carrying a backpack requires strength and endurance through the back, shoulders and core, while trekking poles recruit the arms and upper body and can help redistribute some of the workload.

A well-rounded hiking program should therefore train the lower body, upper body, core and balance, rather than focusing exclusively on the legs.

Lower Body: Build Your Hiking Engine

1. Bulgarian Split Squats

The Bulgarian split squat is one of my favorite exercises for hikers because hiking is largely a single-leg activity.

It strengthens the quadriceps and glutes while challenging balance and hip stability. It can also help identify and address strength differences between your left and right sides.

Why it matters for hiking: Strong single-leg control helps when stepping onto rocks, climbing steep terrain and stabilizing yourself on uneven surfaces.

Try: 3 sets of 8–10 repetitions per leg.

Start with body weight and gradually progress to holding dumbbells.

2. Step-Ups

If I were choosing exercises based purely on how closely they resemble hiking, step-ups would be near the top of the list.

Every time you step onto a large rock or climb a steep section of trail, you're essentially performing a version of a step-up.

Why it matters for hiking: Step-ups develop the quadriceps and glutes while teaching you to generate force through one leg—exactly what happens during an uphill climb.

Try: 3 sets of 10–12 repetitions per leg.

Progress by holding dumbbells or wearing a lightly loaded backpack.

3. Romanian Deadlifts

Romanian deadlifts strengthen the posterior chain, particularly the hamstrings and glutes.

These muscles contribute to hip extension when climbing and help support the hips and knees during long periods of movement.

Why it matters for hiking: A strong posterior chain helps generate power uphill while improving your ability to maintain good posture when carrying a backpack.

Try: 3 sets of 8–10 repetitions.

4. Walking Lunges

Walking lunges combine strength, coordination and single-leg stability.

They also challenge the body while you're moving forward rather than remaining stationary.

Why it matters for hiking: Lunges help prepare your hips, glutes and quadriceps for repeated climbing while improving control when your feet are positioned differently from one step to the next.

Try: 2–3 sets of 10 steps per leg.

5. Calf Raises

Your calves work hard during uphill hiking, particularly on steep terrain.

Two important muscles are involved: the gastrocnemius and the deeper soleus. Because the soleus is heavily involved in endurance activities, I like including both straight-leg and bent-knee calf exercises.

Why it matters for hiking: Strong calves contribute to push-off, climbing endurance and ankle stability.

Try: 3 sets of 12–20 repetitions.

Include both straight-leg calf raises and bent-knee calf raises.

Train for the Downhill Too

Most hikers think about getting strong enough to climb the mountain.

But getting back down is often where the legs really begin to suffer.

Descending requires the quadriceps to repeatedly slow your body down. After several hours of hiking, fatigue can make maintaining control more difficult.

This is why I like including exercises where the lowering phase is slow and controlled.

Step-downs are particularly useful.

Stand on a low step and slowly lower one heel toward the floor before returning to the starting position.

Why it matters for hiking: This develops eccentric quadriceps strength and single-leg control-two qualities that are extremely useful during long descents.

Try: 3 sets of 8–12 repetitions per leg, using a slow 3-second lowering phase.

Core Strength: Your Hiking Stabilizer

Your core doesn't need to produce dramatic movement while hiking.

Its job is often the opposite: preventing unnecessary movement.

A strong trunk helps stabilize your pelvis and spine as you move across uneven terrain, especially while carrying a backpack.

Front Plank

The traditional plank develops trunk endurance without requiring spinal movement.

Try: 2–3 sets of 30–60 seconds.

Side Plank

Side planks challenge the lateral core and muscles involved in pelvic stability.

This becomes particularly important when your weight shifts from one leg to another on uneven terrain.

Try: 2–3 sets of 20–45 seconds per side.

Bird Dog

Bird dogs train trunk stability while opposite arms and legs move.

Why it matters for hiking: This teaches your core to stabilize your body while your limbs are moving independently-something that happens constantly on the trail.

Try: 2–3 sets of 8–10 repetitions per side.

Dead Bug

Dead bugs are another excellent exercise for developing core control while your arms and legs move.

Move slowly rather than trying to complete repetitions quickly.

Try: 2–3 sets of 8–10 repetitions per side.

Upper Body: Yes, Hikers Need It Too

Upper-body training often gets overlooked in hiking preparation.

But once you carry a backpack for several hours-or spend a long day using trekking poles-you quickly realize how much your shoulders, back and arms contribute.

6. Rows

Rows strengthen the upper back and muscles surrounding the shoulder blades.

Why it matters for hiking: These muscles help maintain posture and support the shoulders while carrying a backpack.

Try: 3 sets of 10–12 repetitions.

You can use dumbbells, cables or resistance bands.

7. Lat Pulldowns or Assisted Pull-Ups

Lat pulldowns strengthen the latissimus dorsi along with several muscles of the upper back and arms.

Why it matters for hiking: Pulling strength becomes useful when using trekking poles, scrambling or occasionally using your arms to assist yourself over rocks.

Try: 3 sets of 8–12 repetitions.

8. Overhead Press

Overhead pressing strengthens the shoulders, upper back and arms.

Why it matters for hiking: Strong shoulders and upper-back muscles can make carrying a backpack more comfortable, particularly on longer adventures.

Try: 3 sets of 8–10 repetitions.

9. Farmer Carries

Farmer carries are wonderfully simple: pick up two reasonably heavy dumbbells and walk.

But don't underestimate them.

They train grip strength, shoulders, trunk stability and posture simultaneously.

Why it matters for hiking: You're teaching your body to remain stable and upright while carrying an external load.

Try: Walk for 30–60 seconds and repeat 3–4 times.

Balance Is Part of Strength

Mountain trails rarely give you perfectly flat surfaces.

Your foot might land on a rock at an angle. You may have to step sideways around an obstacle or quickly stabilize yourself after slipping slightly.

Balance training doesn't need to be complicated.

Useful exercises include:

  • Single-leg stands

  • Single-leg Romanian deadlifts

  • Lateral step-downs

  • Single-leg reaches

Even five to ten minutes incorporated into your strength sessions can be worthwhile.

Don't Forget Mobility

Strength is most useful when you can move through the ranges of motion required on the trail.

For hikers, I particularly like focusing on mobility through the:

  • Ankles

  • Calves

  • Hips

  • Hip flexors

  • Thoracic spine

Ankle mobility is especially important when climbing and descending steep slopes because the ankle needs adequate dorsiflexion as the knee travels forward over the foot.

A Simple Weekly Strength Plan for Hikers

You don't need to perform every exercise in this article during every workout.

For most recreational hikers, two strength sessions per week can provide an excellent foundation.

Workout A

Bulgarian split squat: 3 × 8–10 each leg
Romanian deadlift: 3 × 8–10
Step-ups: 3 × 10 each leg
Rows: 3 × 10–12
Calf raises: 3 × 15–20
Side plank: 2–3 sets each side

Workout B

Walking lunges: 3 × 10 each leg
Controlled step-downs: 3 × 8–12 each leg
Lat pulldown: 3 × 8–12
Overhead press: 3 × 8–10
Farmer carries: 3 × 30–60 seconds
Bird dogs or dead bugs: 2–3 × 8–10 each side

Progress gradually by adding resistance, repetitions or slightly more challenging variations as you become stronger.

Strength Training Doesn't Replace Hiking

Strength training prepares your muscles for the mountains, but you still need to hike.

As your trip or hiking season approaches, gradually expose yourself to longer walks, hills and eventually terrain similar to what you'll encounter on your planned hike.

If you'll be carrying a backpack, practice with one.

If your hike involves significant elevation gain, train hills.

If you're preparing for a long mountain descent, don't neglect downhill training.

Specificity still matters.

The gym builds your capacity. The trail teaches your body how to use it.

Fuel the Work You're Asking Your Body to Do

Strength and endurance training both require adequate recovery.

Protein supports muscle repair and adaptation, while carbohydrates provide an important source of fuel for longer and higher-intensity hiking.

For active adults regularly combining strength and endurance exercise, daily protein intake around 1.2–1.8 g/kg of body weight is a reasonable range for many people, with individual needs varying according to training load, energy intake and goals.

For longer mountain days, carbohydrate and hydration become increasingly important as duration and intensity increase.

And don't underestimate sleep. Training creates the stimulus for adaptation; recovery gives your body the opportunity to respond to it.

The Bottom Line

You don't need to be an elite athlete to become a strong mountain hiker.

You need a body that's prepared for what the trail will ask of it.

Build strong legs for climbing. Train your quadriceps to handle the descent. Strengthen your core so you can remain stable on uneven terrain. Develop your back and shoulders so your backpack doesn't become miserable three hours into your adventure.

Then get outside and hike. Because the goal of strength training isn't simply to become stronger in the gym. It's to make the things you love doing outside feel better.
